Four weeks. Short sessions. A clear plan for every day.
The hardest part of training at home isn't the workout. It's knowing what to do. This plan takes that off your plate: start at 10 minutes, build to 25, and finish week 4 stronger than you started.

Before you start

  • Set the height. Adjust the handlebar so you can stand tall with a slight bend in your elbows.
  • Climb tall. Chest up, core braced, push through your whole foot. Smooth, controlled steps beat fast, sloppy ones.
  • Track it. Note the count and calories on the display after each session. Watching the numbers move is what keeps you going.

How hard is "hard"?

  • Easy: you can talk in full sentences.
  • Steady: you can talk in short sentences.
  • Hard: you can only get out a few words.

Every session starts and ends easy. "30/30" means 30 seconds hard, then 30 seconds easy.

Week 1: Learn the rhythm

Day 1 10 min: 2 min easy · 6 × 30/30 · 2 min easy
Day 2 Rest, or a 20-minute walk
Day 3 10 min: 2 min easy · 6 × 30/30 · 2 min easy
Day 4 Rest
Day 5 12 min: 2 min easy · 8 × 30/30 · 2 min easy. Write down your count. You'll beat it on day 28.
Day 6 10 min steady
Day 7 Rest

Week 2: Build

Day 8 15 min: 3 min easy · 8 × 40/20 · 4 min easy
Day 9 Rest, or a 20-minute walk
Day 10 15 min steady
Day 11 Rest
Day 12 15 min: 3 min easy · 10 × 40/20 · 2 min easy
Day 13 12 min easy, then 5 min stretching
Day 14 Rest. Compare your numbers with week 1.

Week 3: Push

Day 15 20 min: 2 min easy · 3 rounds of 5 × 30/30 with 1 min easy between rounds · 1 min easy
Day 16 Rest
Day 17 20 min steady
Day 18 15 min: 3 min easy · 10 × 45/15 · 2 min easy
Day 19 Rest
Day 20 20 min ladder: 3 min easy · 30 s, 45 s, 60 s hard with the same time easy after each · repeat 3 times · finish easy
Day 21 Rest

Week 4: Own it

Day 22 20 min: 3 min easy · 12 × 45/15 · 5 min easy
Day 23 15 min easy
Day 24 25 min steady
Day 25 Rest
Day 26 20 min ladder (same as day 20)
Day 27 10 min easy, then 5 min stretching
Day 28 Test day: repeat day 5 exactly (12 min: 2 min easy · 8 × 30/30 · 2 min easy) and compare your count.

After day 28

Keep 3–5 sessions a week. Make it harder by adding time, adding rounds or shortening the easy parts. Not all at once.
